What This Macro Calculator Splits - Grams, Not a Grocery List
A macro calculator takes a daily calorie budget and three percentages that must sum to 100, then converts each share into grams with the Atwater factors: protein 4 kcal/g, carbohydrate 4 kcal/g, fat 9 kcal/g. The default on this page is 2136 kcal at 30/40/30 protein/carb/fat - the same 2136 TDEE as the sedentary Mifflin man on the calorie calculator. Protein kcal = 2136 × 0.30 = 640.8, grams = 640.8 / 4 = 160.2 g. Carbohydrate = 2136 × 0.40 = 854.4 kcal → 213.6 g. Fat = 2136 × 0.30 = 640.8 kcal → 640.8 / 9 = 71.2 g. When those defaults remain, the result panel shows that check.
If the percents add to 90 or 110, the page errors instead of silently inventing a fourth bucket. Alcohol (7 kcal/g) is not a line item. Fiber still sits inside carbohydrate grams on typical labels; this form does not net-carb unless you lower the carb percent yourself.
Optional estimate mode runs the same Mifflin–St Jeor × activity pipeline as the calorie tool (default man sedentary still 2136) and then splits that TDEE. The 4/4/9 Arithmetic and Why Fat Grams Look “Small”
Equal calorie shares do not produce equal grams. 30% protein and 30% fat on 2136 kcal are both 640.8 kcal, but protein is 160.2 g and fat is 71.2 g because fat is energy-dense. That is not a value judgment; it is the Atwater convention used on packaged-food labels in many countries (with known exceptions for fiber, sugar alcohols, and laboratory bomb calorimetry).
40/40/20 on 2136: protein 213.6 g, carbs 213.6 g, fat 47.47 g. 25/50/25: protein 133.5 g, carbs 267 g, fat 59.33 g. 35/25/40: protein 187.0 g, carbs 133.5 g, fat 94.93 g. None of these is “the” split. U.S. AMDR bands are roughly protein 10–35%, carbohydrate 45–65%, fat 20–35% of energy - 30/40/30 already sits protein-high and carb-low relative to the carb AMDR midpoint, which is why it is labeled a convenient default, not a government meal.
Rounding: 71.2 g fat is 640.8 / 9 exactly. Display may show 71.2 without inventing 71 g. If you log food in whole grams, the last 0.2 g is noise compared with tablespoon variance.
AMDR, Flexible Dieting, and Hitting Protein First
Many coaches set protein in grams (or g/kg) first, then fill remaining calories with carb and fat. That is a different algorithm from three percents. Example: 128 g protein (80 kg × 1.6) is 512 kcal. On 2136 kcal that is 24% protein, not 30%. The protein calculator answers g/kg; this page answers percent shares. Use both if you want to see the clash instead of pretending 30% always equals 1.6 g/kg.
“If it fits your macros” is a logging slogan, not a micronutrient guarantee. 160 g protein from ultra-processed foods can still miss fiber, potassium, and iron. This calculator will not score food quality. Body-fat and BMI questions remain on the BMI calculator and body fat calculator- different jobs.
Worked Splits Besides 160.2 / 213.6 / 71.2
2000 kcal at 30/40/30: protein 150 g, carbs 200 g, fat 66.67 g - the rounder cousin of the 2136 default, and the same fat grams as the fat intake calculator default.
1800 kcal at 25/45/30: protein 112.5 g (450 kcal), carbs 202.5 g, fat 60 g. 2500 kcal at 20/50/30: protein 125 g, carbs 312.5 g, fat 83.33 g.
Estimate mode check: male 80 kg, 180 cm, 30 y, sedentary Mifflin TDEE = 2136, then 30/40/30 again yields 160.2 / 213.6 / 71.2. Female same stats: BMR 1614, TDEE 1936.8, protein 145.26 g, carbs 193.68 g, fat 64.56 g at 30/40/30.
Error example: 30 + 40 + 25 = 95 triggers the sum-to-100 message. 33.3 + 33.3 + 33.4 = 100.0 is accepted within 0.05 tolerance so thirds can be typed without a floating-point tantrum.
Label Calories, Alcohol, and Why 4/4/9 Is a Convention
Packaged-food calories are not a bomb calorimeter reading. Manufacturers use Atwater and regional rounding rules. Your log can be 50–100 kcal off the metabolizable energy of a mixed day. Macro grams inherit that error. Do not treat 160.2 g as laboratory protein.
Alcohol calories still exist if you drink. They are not assigned to protein, carb, or fat here. Subtract them from the budget yourself or accept that TDEE and macros will not reconcile on a Friday. Sugar alcohols and some fibers use lower kcal/g on labels; this page does not implement those exceptions.
Pregnancy, CKD, and eating-disorder recovery change protein and energy targets. A 30% protein split can be excessive or inadequate depending on the clinical picture. This form will still divide 2136. That is not permission.
History, Search Intent, and Using the Sibling Gram Tools
Wilbur Atwater’s factors from the late nineteenth century still dominate consumer math. Search queries (“macro calculator,” “30 40 30 macros,” “how many grams of protein on 2000 calories”) want a table, not a lecture. This page gives the table and refuses to call it a diet. The inspectable default remains 2136 at 30/40/30 → 160.2 / 213.6 / 71.2.
After a split, refine carbohydrate on the carbohydrate calculator, fat on the fat intake calculator, and energy on the calorie calculator. Training intensity is not a macro; heart-rate zones live on the target heart rate calculator. This tool only partitions a calorie integer into three gram piles.
Meal Timing, Protein Distribution, and Why 160.2 g Is a Daily Pile
This calculator emits a daily total. It does not schedule breakfast. Muscle-protein-synthesis research often discusses spreading protein across three to five eating occasions with a leucine-containing dose each time. Turning 160.2 g into four 40 g servings is a kitchen decision. Turning 71.2 g fat into one sitting of fried food is also a kitchen decision, with different satiety and reflux consequences the 30/40/30 split cannot see.
Intra-workout carbohydrate is still part of the 213.6 g pile on the default. If you drink 60 g of glucose during a long ride, that is 60 of the 213.6, not extra on top unless you raise calories. Reverse: if you fast until noon, the remaining hours must carry the grams. Time-restricted eating is a feeding window, not a macro formula. Keep the percent sum at 100 either way.
Recomposition (losing fat and gaining muscle in the same month) is more likely in beginners, people returning from layoff, and people with higher body fat. Macros cannot promise recomp. High protein (the 160.2 g default is already protein-forward versus AMDR midpoint) is a common recomp heuristic alongside resistance training and a small energy deficit or surplus. Tracking Error, Restaurant Oil, and Why 0.2 g Precision Is Theater
Databases disagree on a medium banana. Restaurant risotto can hide 20 g of fat (180 kcal) in “a bowl of carbs.” If your log says 71.2 g fat and 213.6 g carbohydrate every day yet weight climbs, the log is the suspect, not the 4/4/9 constants. Weighing cooking fats for two weeks teaches more than debating 29% versus 30% protein.
Sugar alcohols, allulose, and some fibers are labeled with lower kcal/g than 4. This page always uses 4 for the carbohydrate percent you typed. If you eat a lot of those products, your metabolizable carbohydrate energy is below 213.6 g × 4 on the default - another reason not to treat the gram line as a laboratory.
Vegetarian 160.2 g protein is doable with dairy, eggs, soy, and seitan, and harder if energy is low and the diet is vegan without fortified foods. Complementing amino acids across the day is enough for most healthy adults; this form will not score PDCAAS. Iron, B12, and calcium are not macros.

Prefer the protein calculator when body weight should drive protein, then fill remaining calories with carb and fat percents that still sum to 100 after protein kcal are removed - a two-step you must do by hand here, because this widget is three percents of the whole budget, not leftover-calorie logic.
Competitive making-weight sports and clinical refeeding invert casual 30/40/30 advice. A wrestler’s 2136 may be a different season than a desk worker’s 2136. Same integer, different risk. This is not medical advice; it is a divider.
Building a Day of Food Around 160.2 / 213.6 / 71.2 Without a Meal Plan App
A planning split is useless if you cannot recognize it on a plate. Rough kitchen anchors for the default 2136 kcal day: 160 g protein is about five 30 g cooked-lean-meat servings, or a mix of 3 eggs (~18 g), 200 g Greek yogurt (~20 g), 150 g cooked chicken (~45 g), 150 g firm tofu (~18 g), and a scoop of whey (~24 g) - you still need another ~35 g from grains, beans, or a second animal or soy serving. Those are label ballparks, not lab assays. The point is volume: hitting 160 g from chicken alone is a lot of chicken; mixed sources are how most people actually land near the line.
214 g of carbohydrate is three to four cups of cooked rice or pasta plus fruit and the starch that already rides along with beans and yogurt. If breakfast is only eggs and oil, lunch and dinner have to carry almost the entire carb budget, which is why “I went low carb by accident” is a common log. 71 g of fat is eight to nine tablespoons of oil if it were all oil - it never is. Nuts, egg yolks, dairy, fatty fish, and cooking spray add up. Weighing the oil poured into a pan for seven days usually explains a mystery surplus better than changing 30/40/30 to 35/35/30.
Restaurant math: a “chicken bowl” can be 70 g protein, 90 g carbohydrate, and 40 g fat before the dressing. Two of those plus a latte can overshoot 2136 without looking like a binge. This calculator will not parse a menu PDF. Use it to set the day’s three integers, then treat restaurant meals as estimates with a wide error bar. If weight is the feedback loop, a weekly average beats matching 160.2 g to the tenth every Tuesday.
Shift work and travel: the split still sums to 100% of whatever calorie integer you typed that day. A 1600 kcal travel day at the same 30/40/30 is 120 g protein, 160 g carbohydrate, and 53.3 g fat - not a failure of the default 2136 template. Recalculate for the day you are actually living. Alcohol still occupies energy: 20 g ethanol ≈ 140 kcal ≈ 15.6 g of fat-equivalent energy or 35 g of carbohydrate-equivalent energy, depending which bucket you steal from. This form does not steal automatically.
Fiber, sugar, and “net carbs” are not extra macros here. Fiber is carbohydrate on the 4 kcal/g percent math even when a label uses a lower metabolizable factor. If you eat 40 g of fiber, a large share of the 213.6 g carb line is not glucose in the blood. That is a feature of vegetables, not a bug in 4/4/9. Competitive low-carb dieters who subtract fiber should not expect this page to match their spreadsheet. Keep one convention for at least three weeks.

Why must the percentages add to 100?
Each percent is a share of the same calorie budget. If protein 30, carbs 40, and fat 25 only add to 95, 5% of calories are unassigned and the gram totals would under-count the day. This page shows an error until the three percents sum to 100.
Is 30/40/30 a medically required split?
No. It is a convenient default so the arithmetic is visible (2136 × 0.30 / 4 = 160.2 g protein). AMDR ranges used in U.S. dietary guidance are much wider (protein about 10–35%, carbohydrate 45–65%, fat 20–35% of calories). This tool does not prescribe a diet.
Can I estimate calories here instead of typing 2136?
